ADHD Working Memory: Why You Forget What You Just Heard

ADHD working memory is the reason you can walk into a room and forget, the instant you arrive, why you came. It’s the reason a phone number slips away between hearing it and dialing it, and the reason a sentence can vanish halfway out of your mouth. If your memory feels less like a filing cabinet and more like a whiteboard someone keeps wiping, this is the part of the brain to blame — and it’s not the same thing as simply having “a bad memory.”

This post is a plain-language guide to what ADHD working memory actually is, why it runs weak in ADHD, how it’s different from ordinary forgetfulness, and the practical ways to work around it. I’m a nurse with ADHD, so this is both the clinical version and the lived one.

What is ADHD working memory, exactly?

Working memory is your brain’s short-term mental workspace — the scratchpad that holds a small amount of information for a few seconds while you actually use it.

It’s what lets you keep the first half of a sentence in mind while you finish the second, hold a recipe step while you reach for the pan, or remember the question someone just asked while you think of the answer. It usually holds information for only 15 to 30 seconds (ADD Resource Center, “The Memory Maze: Understanding Working, Short-Term, and Long-Term Memory in ADHD,” n.d.), and it’s a core part of executive function — the brain’s management system. Crucially, working memory is not the same as long-term memory. Long-term memory is the warehouse where things are stored for good; working memory is the desk you’re working at right now. And on an ADHD desk, papers tend to slide off before you’re done with them.

ADHD working memory vs. forgetfulness: what’s the difference?

Here’s the cleanest way to tell them apart: ordinary forgetfulness is usually a retrieval problem, while ADHD working memory is more of an input problem.

Memory moves through three stages — encoding (taking it in), storage, and retrieval (pulling it back out). With everyday forgetfulness, the information was saved; you just can’t grab it at this exact second — the name on the tip of your tongue that surfaces an hour later. The data is in the warehouse; the door’s just stuck.

ADHD memory trouble tends to start one step earlier. Research suggests the breakdown happens during encoding — the information never gets held long enough to be filed in the first place (Ortega et al., 2020, Scientific Reports). It isn’t that the memory failed to last. It’s that it never fully landed. That’s also why distraction, noise, stress, and fatigue make it so much worse for an ADHD brain: each one knocks more papers off an already-crowded desk before they can be saved.

Why is working memory weaker in ADHD?

Because working memory is run by the same dopamine-driven executive systems that ADHD affects most — so it’s one of the most common weak spots, not a rare one.

In fact, it’s close to a defining feature. Estimates vary by how it’s measured, but in one study 67–71% of youth with ADHD showed impairment in at least one core working-memory domain — with 75% impaired on the hardest task (Fosco et al., 2020, Journal of Abnormal Child Psychology). So if you have ADHD and your “mental scratchpad” feels unreliable, you are squarely in the majority. It’s a wiring difference in the brain’s workspace, not a sign you aren’t paying attention or trying hard enough.

What does leaky ADHD working memory look like day to day?

It rarely looks like dramatic memory loss. It looks like a hundred small drops.

I once picked up the phone to walk a customer through a product — and mid-sentence, the words were just gone. All of a sudden, the exact thing I meant to say had vanished. You unlock your phone and forget what for. None of it means your long-term memory is failing — you can still recall a song from twenty years ago. It means the in-the-moment holding tank keeps emptying before you’ve used what’s in it.

How do you work with a weak ADHD working memory?

The single most useful shift is this: stop trying to hold things in your head, and move them out of it. You can’t widen the desk much — but you can put the papers somewhere they won’t slide off.

This is exactly the strategy the psychiatrist Russell Barkley calls externalizing — getting information out of your head and into the physical world. It’s the same principle I lean on for time blindness: write it down the second it lands, keep a checklist for any task with more than two steps, repeat instructions out loud, and capture thoughts immediately instead of trusting you’ll “remember in a minute.” His advice is blunt: “Let’s go low tech. It also pairs with beating task paralysis — one written step at a time is far easier to start than a whole plan you’re juggling in your mind.

Here’s a small, concrete example from my own work. I run an online resale business, and on customer calls I used to lose my words the moment I got flustered — the exact point I meant to make would simply evaporate. So before every call, I wrote out a short script and read from it. I did that for about five months. Then something I didn’t expect happened: I can now hold those conversations without the notes at all. Externalizing the load didn’t just paper over the gap — it gave my brain enough repetitions for the words to finally stick. That’s the heart of it. A leaky working memory isn’t a character flaw or early memory loss — it’s a workspace that runs small, and it responds beautifully to being given a bigger, external desk.
